Zone 2 cardio is a training intensity, roughly 60–70% of your maximum heart rate, where you're working aerobically hard enough to matter but easy enough to sustain for 20–45 minutes without breaking down. You can hold a conversation, but only with effort. It's not a brand of workout or a piece of gear. It's a heart rate range, and you can find it without a watch.
What is zone 2 cardio, really?
The "zone" comes from splitting your heart rate into five bands between rest and maximum effort, each tied to a different training effect. Zone 2 sits second from the bottom: above a casual stroll, well below anything that leaves you gasping.
The five-zone model itself isn't new. Exercise physiologists and endurance coaches have used heart rate zones for decades to prescribe training intensity. What's changed is how mainstream the term "zone 2" became once longevity-focused doctors and podcasters, Peter Attia among the most visible, started talking about it as a health input rather than a purely athletic one. The physiology underneath the term didn't change; the audience did.
At this intensity, your body relies heavily on fat for fuel and your heart rate stays elevated but stable for the length of the session. It's one steady effort, held for a while, with no interval structure, no sprinting, and no rest built in. This is roughly where your aerobic system can still fully keep up with the demand you're placing on it, below the point where lactate starts building up faster than your body can clear it. The simplest way to check if you're in it: try to speak a full sentence out loud. If you can rattle it off without thinking, you're below zone 2. What's your zone 2 heart rate?
The formula everyone quotes is 220 minus your age, then take 60–70% of that number. A 45-year-old: estimated max heart rate of 175, so zone 2 lands at 105–123 bpm.
Here's what almost nobody quoting that formula tells you: it's not precise, and the research says so directly. The 220-minus-age formula traces back to a 1971 estimate built on a small dataset, and it carries a real standard deviation of roughly 12–15 beats per minute around the true value for any given person. Tanaka, Monahan, and Seals (2001) tested it against a meta-analysis of 351 studies and over 18,000 subjects, then validated their findings in a lab study of 514 people. Their refined formula, 208 minus 0.7 times age, tightens the spread to a standard deviation of around 10 beats per minute. Better, but still a real range, not a fixed number. Two people the same age can have genuinely different actual max heart rates, and no formula on a wrist device knows that about you specifically.
Practically, this means any heart-rate-based zone 2 target is a reasonable starting estimate, not a diagnosis. Use it as an anchor, then adjust based on how the effort feels.

If you only take one thing from this section: the talk test beats the math. What zone 2 feels like
Numbers aside, here's the felt sense of being in zone 2:
- You could hold a conversation, though it takes real effort to get a full sentence out
- Breathing through your nose is possible, or close to it
- On a 1–10 effort scale, it sits around a 4 or 5: working, but not straining
- You could keep going for another 20–30 minutes without dreading it
- It feels almost too easy for the first five minutes, which is normal, not a sign you're doing it wrong
The same pace can land in different zones on different days. Poor sleep, dehydration, heat, or a hard session the day before can all push your heart rate higher at the same effort. That's expected. Check the talk test on the day, not the number you hit last week.
The talk test isn't just a folk heuristic, either. Persinger et al. Zone 2 vs. the other heart rate zones
Zone 2 is one band in a five-zone system. Here's where it sits relative to the rest:

Each zone has a different job. Zone 1 is recovery and warm-up, not real training stimulus on its own. Why zone 2 matters
The case for zone 2 isn't that it's the best possible cardio. It's that it produces specific, useful adaptations without costing you much recovery.
Mitochondrial density. Sustained moderate effort increases both the number and efficiency of mitochondria in your muscle cells, the structures that produce aerobic energy. More efficient mitochondria mean better fat utilization and more sustained energy day to day. This is a real and well-documented marker of metabolic health. Cardiovascular efficiency. Regular zone 2 work increases stroke volume, the amount of blood your heart moves per beat. Over months, that shows up as a lower resting heart rate and greater cardiovascular capacity, the kind of change that builds quietly and shows up in bloodwork more than in any single workout.
Fat oxidation. Zone 2 sits close to the intensity where your body draws the highest percentage of its fuel from fat. Total calories still govern fat loss, but this intensity is efficient at tapping fat stores during the session itself, without the sharper hunger response some people get after very hard training.
Low recovery cost. This is the most underrated part. A 30-minute zone 2 session doesn't meaningfully compromise your ability to lift or train hard again the next day, in the way a hard interval session can. That makes it one of the few training inputs you can add on top of an already full week without paying for it later. You can stack it after a strength session and still recover on schedule for the next one.
Consistency. Because zone 2 doesn't demand much from your nervous system or your joints, it's easier to show up for on a bad week than high-intensity training is. How to do zone 2 cardio
You don't need a gym membership or a heart rate strap to start. Options that reliably land in zone 2 for most adults:
- Incline walking: treadmill at 5–10% grade, 3+ mph, hands off the rails. The most underrated option, and one anyone can start right away.
- Easy cycling: outdoor or stationary, steady pace. Cycling tends to produce a lower heart rate at a given effort than walking, so calibrate with the talk test rather than assuming a fixed speed.
- Elliptical: low joint stress with real calorie burn. Set resistance so you settle into the talk-test range and hold it, rather than chasing a machine's calorie counter.
- Swimming: steady, continuous laps at a pace you could hold for 30 minutes. Low impact, works well for anyone managing joint issues.
- Rowing: steady-state pace, not intervals. Full-body, and easy to keep at a consistent effort once you find the right stroke rate.
- Rucking: a 20–30 lb pack at a moderate walking pace gets most people into zone 2 without needing to go fast, with the side benefit of loading your bones.
What doesn't count: a normal-pace flat walk (usually keeps heart rate under 100 bpm), and anything with intervals or a leaderboard pushing you to redline. Those live in a different zone and serve a different purpose. You don't need to pick one modality forever, either. Rotating between two or three keeps the routine from getting stale while still hitting the same intensity target. Daily step counts and dedicated zone 2 sessions serve different purposes and shouldn't be conflated. A 10,000-step day is a meaningful health goal on its own, but normal walking pace typically doesn't push heart rate into the zone 2 range. Track both if you're tracking either, and don't assume one substitutes for the other.
How much zone 2 do you need per week
The general cardiovascular health minimum is 150 minutes of moderate-intensity aerobic work per week, per the American Heart Association's guidelines. Zone 2 satisfies that efficiently on its own.
A workable target: 2–4 sessions of 30–45 minutes per week. Two sessions is the floor and still produces real adaptation over time. Three or four sessions is a stronger target if your schedule allows it, and pairs well with two or three strength sessions in the same week without overloading recovery. Build up gradually rather than jumping straight to 45-minute sessions in week one: add five minutes per week until you're at your target length, and let the volume settle in before adding more.
The easiest slot to keep is one that already exists somewhere in your day. Tacking 20–30 minutes of zone 2 onto the end of a strength session works because the time and the mental commitment to train are both already spent. Without a fixed spot, zone 2 loses to whatever else is competing for that hour.
Why most zone 2 advice ignores your actual life
Read enough zone 2 content and a pattern shows up fast. It assumes you're either training for an endurance event or you're in your twenties with hours of free time and no schedule friction. The advice defaults to lactate threshold testing, chest straps, and 18-week periodized blocks, as if that's the entry price for a training intensity that's supposed to be the easy one.
Most adults with a career, a family, and a body that recovers slower than it used to don't need any of that to get real value from zone 2. What actually matters is a modality you can access without planning, a way to check intensity that doesn't require gear, and a fixed slot in a week that's already full. None of that requires an endurance athlete's toolkit or a four-figure gear budget.
