Zone 2 vs HIIT After 40: What Actually Burns Fat (and What Builds VO2 Max)
Zone 2 burns the highest percent fat. HIIT burns more total calories. VO2 max only responds to one of them. Here's the chart that untangles it.
Every "fat-burning zone" chart you've seen is technically true and practically misleading.
Zone 2 really does burn the highest percentage of fat. The catch is that percentage and total amount aren't the same thing. Most of the confusion around Zone 2 vs. HIIT comes from mixing those up.

This is "fatmax" — the intensity where you burn the most total fat per minute, not just the highest percentage.
Start on the Fuel mix (%) tab. Zone 2 sits at 65% fat, 35% carb — the best ratio on the chart. Now click over to Total fat burned. Zone 2 is still the winner, but not by the margin the percentage suggests: 0.55g of fat per minute, next to 0.35g at Zone 1 and 0.40g at Zone 3. The percentage was never the point. Zone 2 is called "fatmax" because it's the intensity where you burn the most total fat per minute — not the highest ratio of it.
That distinction answers almost every question people ask about Zone 2 and HIIT. Let's take them one at a time.
Zone 2 vs HIIT for fat loss
Work-matched — same total calories burned — Zone 2 and HIIT produce roughly comparable fat loss. This isn't close to controversial in the exercise science; the "fat-burning zone" myth was never that Zone 2 has some metabolic trick HIIT doesn't. The trick is somewhere else: sustainability.
The real difference isn't what happens during the workout. It's what happens afterward.
You can finish a 45-minute Zone 2 session and train again tomorrow without thinking twice. Try doing the same with 45 minutes of true HIIT—it isn't even realistic. Even a much shorter HIIT workout leaves a recovery bill to pay. Do too many, and your lifting suffers, your sleep slips, or you simply stop looking forward to training. Zone 2 has a much higher ceiling. Most people can recover from it often enough that consistency becomes the limiting factor, not physiology. You can do it most days.
So the practical fat loss math isn't "which burns more fat per minute" — it's "which one you can accumulate more total minutes of, week over week, without the wheels coming off." Zone 2 wins that contest by a wide margin, which is why it's the backbone of any real fat loss protocol, not the finishing touch.
I ran this exact protocol myself: 14 weeks, 9 lbs of pure fat gone, zero muscle lost — and Zone 2 stacked after lifting was the cardio engine the whole time, not HIIT. The plan was pretty ordinary. Some weeks I missed sessions. It still worked, because the base was sustainable enough to survive imperfect execution. That's the part a "fat-burning zone" chart never shows you.
Zone 2 vs HIIT for VO2 max
Flip to the Adaptations tab and click "VO2max." Look at the row — it's flat at zero from Zone 1 through Zone 4, and only lights up at Zone 5. That's not an accident of how I built the chart. VO2 max, your maximum rate of oxygen use, responds almost exclusively to near-maximal effort. Most additional VO₂ max gains come from spending time near your maximum aerobic capacity.
This is the one place HIIT has no substitute. If your goal includes raising VO2 max — and it should, since it's one of the more consistently cited predictors of longevity in the research — some near-maximal work has to be in the plan. The dose is smaller than most people assume: something like 4–12 total minutes per week of real, near-maximal effort (a handful of hard intervals) does most of the job. You don't need daily HIIT. You need a little, done at real intensity, on purpose.
Click "Injury risk" on the same tab and you'll see why that dose stays small. It climbs sharply in Zone 4–5 — the same zones where VO2 max gains live. That's the tradeoff in one grid: the only zone that meaningfully raises your ceiling is also the one with the highest cost if you overdo it.
So what's the actual weekly split
For most adults training for health and body composition, around 180–240 minutes per week is a solid target, split roughly 80/20: 3–4 Zone 2 sessions of 30–45 minutes, plus 1–2 short HIIT sessions. This is the polarized model — most of your volume easy, a small deliberate slice hard — and it maps cleanly onto the same MEV framework that governs strength volume: do the minimum effective dose of the hard stuff, and let the sustainable stuff do the heavy lifting on total volume.
In practice that looks like Zone 2 stacked after your lifting days, plus one or two short interval sessions worked in wherever your schedule and joints tolerate them. Nothing about this requires perfect adherence — it requires a base that survives an imperfect week, which is the entire design philosophy behind training after 40.
It's not either/or
Zone 2 and HIIT aren't competing for the same job. Zone 2 builds your aerobic base, burns fat sustainably, and is easy to recover from. HIIT raises your ceiling. They're complementary, not interchangeable.
